How creatine actually affects performance, weight, energy, and focus

Creatine has the kind of research base most supplements can only wish for — decades of trials, a well-understood mechanism, and a safety record in healthy adults that's about as solid as anything in sports nutrition gets. It's also one of the most myth-surrounded, mostly because "it's just water weight" and "it'll wreck your kidneys" got repeated so often they started to sound like facts.

Performance: where the evidence is strongest

Creatine phosphate is how your muscles regenerate ATP during short, hard efforts — think a heavy set of five, a hard sprint, a jump. Supplementing raises the muscle's creatine stores, which increases how much of that rapid-fuel system is available before it runs out. The practical result, shown consistently across strength and power studies, is the ability to do slightly more reps or slightly more total volume at a given load over a training block — a small edge per session that compounds over months.

Weight loss: not a fat-loss tool, and that's fine

Creatine pulls water into muscle cells, which is a real and expected effect — it's why body weight typically goes up a pound or two in the first week or so. That's intracellular water, not the kind of bloat or fat gain people worry about, and it doesn't work against a fat-loss goal. Creatine itself doesn't burn fat or suppress appetite — its actual contribution to a fat-loss phase is indirect: being able to hold onto strength and training volume while eating in a deficit, which is exactly when performance tends to slip.

Cognition and energy: newer, more promising, still developing

The brain uses the same ATP-regeneration system muscle does, which is the basis for creatine's more recent cognitive research. Several trials — particularly in sleep-deprived subjects and vegetarians (who start with lower baseline creatine stores from diet) — have shown modest improvements in short-term memory and reasoning tasks under fatigue. This is a newer and smaller body of evidence than the strength research, worth being genuinely excited about without overstating it as settled science yet.

The myths that don't hold up

  • Kidney damage in healthy people — not supported by the long-term studies that exist, including several running 4–5 years; the original concern came from case reports in people with pre-existing kidney disease, not healthy adults.
  • Hair loss — traces back to a single small study showing a hormone-byproduct increase, with no study since actually linking creatine to hair loss itself.
  • "You have to cycle it" — there's no evidence your body stops responding to continuous use; a loading phase isn't required either, it just gets you to saturation faster.

Anyone with existing kidney disease should talk to a doctor before adding any supplement, creatine included — but for a healthy adult, it remains one of the few supplements where the evidence-to-hype ratio is actually favorable.
