Beetroot powder: what the nitrate hype actually gets right

Beetroot's active ingredient, for training purposes, is dietary nitrate — the body converts it to nitric oxide, which widens blood vessels and improves the efficiency of oxygen delivery to working muscle. Unlike a lot of supplement claims, this one has a clear, well-understood mechanism and a reasonable amount of controlled research behind it, mostly in endurance contexts.

Where the evidence is strongest

The best-supported use case is sustained aerobic effort — time-trial cycling, running economy, rowing — where studies have shown measurable improvements in oxygen efficiency and time to exhaustion, generally in the low single-digit percentage range. That's a real, usable edge for endurance athletes, not a dramatic one, and it tends to show up more clearly in moderately trained people than in elite athletes who are already operating near their physiological ceiling.

Where it's less clear

For pure strength and short, max-effort power work, the research is thinner and less consistent — nitrate's mechanism is about sustained oxygen delivery, which matters far less in an effort lasting a few seconds. It's reasonable to be more skeptical of nitrate supplementation marketed specifically for heavy lifting versus its much better-supported endurance use case.

Practical notes

  • Effects are typically studied 2–3 hours before an effort, not as a daily background supplement — timing matters if the goal is a specific performance benefit.
  • There's also a modest, separate body of research on nitrate and blood pressure — worth discussing with a doctor if you're already on blood pressure medication, rather than stacking on top unsupervised.
  • The beet-red urine and stool some people notice is harmless — just the pigment (betalain), not a sign of anything wrong.
